How Much Weight Should You Ruck With? A Load-First Guide
Weighted vests and rucksacks are everywhere, but almost nobody gets the load right. Here's how to pick a starting weight as a percentage of bodyweight, and a four-week progression that won't hurt you.
Load changes a walk more than pace does. The number on the vest is where most people get it wrong.
There is a moment about fifteen minutes into your first loaded walk when the whole idea stops feeling clever. Your shoulders have noticed. Your breathing changed without asking permission. The small hill you go up every week has quietly become a different hill. Nothing about the route is new. Only the twenty pounds you decided to bring along.
Weighted vests and rucksacks have moved out of military training and long-distance hiking into ordinary neighborhoods, and the reason isn't mysterious. Adding load is the cheapest way to make a walk harder without making it faster. No treadmill, no membership, no technique to learn. You already know how to walk. You are just doing it while holding onto something.
What almost nobody gets right is the load itself. Too little and you are carrying a decoration. Too much, too soon, and you have bought yourself a strained neck and a month off. So this is a piece about the weight — how to choose it, where to put it, and how to add to it without wrecking anything.
What Adding Load Actually Changes
Three things happen when you strap weight to your torso and start moving.
The first is metabolic. Energy cost rises broadly in proportion to the total mass you are moving, which is why a 170-pound person carrying 30 pounds is, from the body's accounting perspective, a 200-pound person on a walk. Army researchers at the US Army Research Institute of Environmental Medicine formalized this in the 1970s — the Pandolf equation, built to predict a soldier's energy expenditure from bodyweight, load, terrain, grade, and speed. The relationship it describes is not exotic. Heavier costs more, and grade multiplies the penalty far more aggressively than flat-ground speed does.
The second is mechanical. Bone and connective tissue respond to strain — how hard the tissue is deformed and how quickly. Harold Frost's mechanostat model is the standard way of describing this: below a certain strain threshold, tissue maintains or slowly loses; above it, tissue builds. Ordinary walking sits, for most healthy adults, uncomfortably close to the maintenance line. Adding axial load lifts you off it.
The third is postural, and it's the one people underrate. Under load, your deep spinal stabilizers, the muscles between your shoulder blades, and everything holding your ribcage over your pelvis are working continuously — not in reps, but for the entire duration of the walk. This is isometric endurance work, and it is precisely the quality that erodes in people who sit for a living. An hour under a pack is an hour of your posterior chain being asked to do its actual job.
What does not change much is impact. Loaded walking raises peak ground reaction forces, but nowhere near what running does. That is the whole trade: more work, similar joint impact, no learning curve.
Choosing Your Starting Load
Load is expressed as a percentage of your bodyweight, not as a round number in pounds, because a 20-pound vest is a different training stimulus on a 120-pound frame than on a 220-pound one.
Here is the range I would give someone starting from zero:
- New to loaded walking, or coming back from a layoff: 5–10% of bodyweight. For a 150-pound person that is 8 to 15 pounds. It will feel like almost nothing for the first ten minutes. That is correct.
- Walking regularly, no joint complaints, comfortable with 45 minutes on your feet: 10–20%. Fifteen to thirty pounds at 150.
- Consistent for six months or more, with a strength-training base: 20–30%. This is the upper band, and it is where injury risk starts climbing steeply if your progression was sloppy.
Two field tests beat any chart. The first: your gait should not change. If you catch yourself leaning forward, shortening your stride, or landing harder on your heels, the load is winning. Take weight out. The second: you should be able to hold a conversation for the first two-thirds of the walk. Rucking is meant to sit in an easy aerobic zone. If you are gasping, you have accidentally turned a Zone 2 session into a bad interval workout.
Weigh the vest or pack on a bathroom scale before you trust the label. Plate weights are usually honest; water bladders, sand, and improvised loads are usually not.
Vest or Rucksack: Not Interchangeable
They load you differently, and the difference decides what each one is good for.
A weighted vest wraps mass around your torso, close to your own center of mass and roughly balanced front to back. Your gait stays near-normal, which makes it the better choice if you want to add load to something that isn't just walking — bodyweight circuits, step-ups, stairs, hill repeats, or a walk where you also want your hands free. Vests top out lower, usually 20 to 40 pounds for consumer models, and the snug ones genuinely restrict ribcage expansion. If you feel like you can't take a full breath, loosen it before you blame your fitness.
A rucksack puts the mass behind you and above your hips. That is less balanced, which is exactly why it demands more postural work — and why it goes wrong more easily. Packed properly, with the heaviest items high and tight against your spine, a rucksack is stable and lets you carry considerably more. Packed lazily, with the weight sagging toward the bottom of the bag, it becomes a lever pulling you backward and down, and you compensate by tipping your chest forward for the entire walk.
If your pack has a hip belt, use it. Transferring a meaningful share of load onto your pelvis instead of your shoulders is the single biggest comfort upgrade available, and it costs nothing.
My honest read: a vest is easier to get right, and a rucksack has a higher ceiling. Start with whichever you already own.
Posture, Joints, and How This Goes Wrong
Loaded walking is low-risk as training goes, but the failure modes are specific and worth naming.
Forward head and rounded shoulders. A rear-loaded pack pulls you backward; your body cancels it by pushing your head and chest forward. If you already spend your day at a keyboard, you are now practicing the same posture with resistance. This is the argument for shorter loaded walks with better position over longer ones where you slowly collapse.
Shoulder-strap compression. Military medicine has a name for the severe version — rucksack palsy, nerve compression at the brachial plexus from narrow straps under heavy load, producing numbness, tingling, or weakness in the arms and hands. You are unlikely to reach that on a neighborhood walk, but any tingling in the hands means stop, loosen, redistribute. It is a signal, not a nuisance.
Downhill knee loading. Going down is where added mass costs you most. Descents multiply eccentric load on the quadriceps and knee joint. Shorten your stride going downhill, and consider taking the long, gentle way down if your route lets you.
Feet. Blisters, not muscles, end most early rucking attempts. Fitted shoes and decent socks matter more here than any piece of the vest.
Skip loaded walking, or clear it with a clinician first, if you have diagnosed osteoporosis with a history of vertebral fracture, an active disc problem, uncontrolled high blood pressure, or you are pregnant. The general principle that load builds bone does not override an individual spine that is already compromised.
Rucking, Plain Walking, and Stairs
These get compared constantly and usually badly, because they are good at different things.
Plain walking is unbeatable for consistency, joint safety, and mood. Its weakness is that it plateaus. Once your body has adapted to your usual route at your usual pace, the stimulus flattens out, and at typical walking speeds it does relatively little for bone.
Stair climbing generates the highest per-step forces of the three and the biggest cardiovascular cost per minute. It also concentrates that force at the hip and knee, offers nothing for upper-body posture, and is the hardest of the three on the way down.
Rucking sits in between and adds the axis the other two lack: continuous axial load through the spine and continuous isometric work through the postural chain. It scales — you adjust one number and the walk gets harder.
An honest caveat, because the internet is currently oversold on this point: for bone mineral density specifically, the strongest evidence still sits with progressive resistance training and genuine impact work — jumping, hopping, landing. Loaded walking is a reasonable complement to those, not a replacement. What rucking wins on is adherence. Most people will not do a supervised lifting program three times a week for a year. Most people will walk, and many of them will walk with a vest on if it's hanging by the door.
A Four-Week Progression
One rule governs everything below: add time before you add weight, and never add both in the same week.
Pick your starting load from your level:
- Level 1 — sedentary or returning: 5% of bodyweight
- Level 2 — walks 3–4 times a week already: 10% of bodyweight
- Level 3 — trains regularly, lifts: 15% of bodyweight
Then run this:
- Week 1 — establish the position. Three walks, 20 minutes each, flat ground, starting load. Your whole job this week is noticing what your shoulders and neck do when you get tired. Nothing else.
- Week 2 — extend. Three walks, 30 to 35 minutes, same load. If minute 30 feels like minute 20 did last week, you are on schedule.
- Week 3 — add load, cut time. Three walks. Increase weight by roughly 10% of your current load (not 10% of bodyweight), and drop back to 25 minutes. Yes, it's a step backward on duration. That's the point.
- Week 4 — consolidate. Two walks at 30 minutes with the new load, plus one longer 45- to 60-minute walk at the original Week 1 load. The long easy one is where the aerobic base actually gets built.
After four weeks, repeat the cycle from Week 2 with your new baseline. If any week leaves you with joint pain that outlasts the walk, or tingling anywhere, you repeat that week instead of advancing. Nobody gets hurt by moving too slowly.
One more thing, from the walking itself. There is something about carrying a real weight for an hour that quiets the mental noise in a way an unloaded walk does not. Attention has to go somewhere, and under load it goes into your feet and your breath and the stretch across your upper back. It is not meditation. But it is the same family of thing — a body doing one honest task, and a mind that finally has less room to argue.
Questions People Actually Ask
How heavy is too heavy for a beginner?
Anything that changes how you walk. Practically, above 20% of bodyweight in your first month is too much for almost everyone, regardless of how fit you feel. Strength in a gym does not transfer directly to tolerance for an hour of continuous spinal load.
Can I just use a regular backpack with books in it?
For the first month, yes, with one condition: pack it so the weight sits high and tight against your spine, and cinch every strap. A sagging bag full of textbooks is where most self-inflicted back pain comes from. Once you're past 20 pounds, a pack with a real hip belt and a rigid frame sheet is worth the money.
How often should I ruck?
Three times a week is plenty and leaves room for everything else. Loaded walking is fatiguing in a way that hides — you feel fine during, then notice on day three that your legs are heavy. Alternate with unloaded walks rather than stacking loaded days back to back.
Will it build muscle?
It builds endurance in your postural muscles and some in the legs, especially on hills. It will not build size the way resistance training does, and it should not replace it. Think of rucking as making your existing strength usable for longer, not as a way to add more of it.
Vest or pack for someone with a desk job and a stiff neck?
Vest, and start at the bottom of the range. A rear-loaded pack asks a stiff neck to hold a position it is already bad at. Get four to six weeks of vest walking in first, then reconsider.
