Start with waist circumference and waist-to-height ratio. Measure once a week, same time of day (morning, after the bathroom, before breakfast). Track it in a spreadsheet or notes app. It takes 60 seconds and costs nothing. Over a month, you'll start to see trends. You'll know if you're moving the needle.
If you're doing strength training or really care about precision, invest in one DEXA scan every 6–12 months. That gives you an accurate snapshot. In between, use a cheap bioelectrical impedance scale (one of the smart scales that connects to your phone) to track trends. The absolute numbers are probably off, but the trends are reliable. You're not asking "am I 22% fat?" You're asking "am I trending in the right direction?"
If you want the absolute minimal approach: waist circumference and a mirror. How do your clothes fit? How do you look? How do you feel? These aren't precise, but they're real data points.
Avoiding the Obsession Trap
Here's the thing about tracking: it works right up until it doesn't. Tracking body composition can be incredibly motivating and clarifying. It can also spiral into obsession. You're weighing yourself twice a day. You're getting a DEXA scan every month. You're spiraling when the number moves in the wrong direction. You've moved from "gathering data" to "letting data control your life."
Some guard rails: measure infrequently enough that you see real movement (monthly at minimum for scale or tape measure, not weekly), and get out of the app after you've logged it. Write it down; don't stare at the graph. If you're getting upset about small fluctuations, you're measuring too often. The real signal takes time to show up.
Also: body composition is not everything. You can have perfect body composition and terrible cardiovascular fitness, poor mobility, no grip strength. You can have sub-optimal body composition and be incredibly strong and resilient. The goal isn't a number; it's the capacity to do the things you care about.
